April/May Rower Conditioning Challenge

Hi All, 

Those of you who keep tabs on me on Twitter will have seen I am now posting monthly Fitness Challenges! 

The challenge for April & May is off and running....all you need: A Rower and lots of pure grit & determination! 

The Challenge. 

Maximum Effort 500m Row aiming for sub 1.50 at Level 10 resistance. 

Repeat for 6 sets with the time it takes you to complete each rowing set then used as you rest period before hitting the next 500m interval! 

The Leaderboard is then formed on your average interval speed.

No Time, No Worries! Power & Conditioning

Since getting the keys to my new gym on October 17th you could say time for training has been short!!

October 17th to November 5th was a whirlwind of knocking down walls, decorating, getting kit delivered and since then I have been Mr Trainer, Mr Marketer, Mr PR and most glamorous of all Mr Cleaner !

I have never been one of long workouts, but since ‘Reach Fitness London’ (http://www.r4reach.com/reach-fitness-london) became a reality my workouts have had to become very short and very intense!

Here is today’s power & conditioning session for those of you who need a big blast in limited time!

Dynamic Warm Up: Inch Worms, T-Opens, Bear Crawls & Broad Jumps.

Power Cleans: 6 reps x 5 sets (1 min rest between sets)

Hang Snatch: 6 reps x 5 sets  (1 min rest between sets)

Back Squat: 5 reps x 5 sets (3 count on the way down, hold at depth, power up)

Conditioning Loop x 6 sets with no rest.

Battling Rope Grappler Throw x 30 seconds

Bear Crawl 20m

Shuttle Run 10m x 4

Toes to Bar x 6

Development Stretch

Spartan Fitness: For Honour & Glory!

First things first I am just happy to be in one piece and able to write this blog.

Secondly, now I have to work out how best to describe the six kilometres of action packed danger that was ‘The Spartan Race’.... “Arrooooo!”

Having started to train DV8 editor Amy Nicholson earlier this summer, our target was to complete a triathlon. But training with me prepares you for much more than a swim, run and cycle! With Amy enjoying launching kettlebells, throwing around power bags and smashing ropes we decided to up the physicality of the challenge.  When I suggested ‘The Spartan Race’, to my utter amazement, Amy said “yes.” It was only upon seeing the videos of previous races that she wanted to change her mind, and to be honest so did I.

So on October 2nd myself and Amy headed up to a very hot and sunny Birmingham with three other clients of mine Tessa, Eleanor and Gary to face our Spartan Challenge.

Now, for those of you not in the know, ‘The Spartan Race’ is a big deal over in the US, with obstacle racing on the verge of becoming a professional sport. In the states, they have a number of Spartan Races graded from a ‘Sprint’ all the way up to a ‘Death Race’. You have to qualify for these longer and more dangerous races by completing the more junior events to prove that you can handle the pain and sweat.

This is the second year that the organisers have brought their brand over our shores, with four events with around 1,000 runners at each. Next year, the Spartans will be returning with an “even bigger rosta for you crazy English dudes.”

Each and every race is different, with the event organisers creating new obstacles and challenges. We had heard rumours of what may face us in Birmingham, some of which were confirmed when we were adorning our neon face paints in the car park only to see smoke rising from the race area.  Eleanor’s reaction was priceless: “(Insert Expletive of choice) Fire.”   

You could say at this point I was a little nervous, not only for my personal welfare, but as I could well lose four clients to what I had described as “a fun Sunday out of London”.

But you don’t drive 2 hours up the M1 for nothing so after daubing ourselves in paint and sending possibly final tweets sent to our followers off we headed to the start line with our 3 page liability waivers in hand. 

Gary & I somewhat foolishly made our way to the front at the start, whilst Tessa, Amy and Eleanor thought it wiser to avoid the “testosterone zone” and “build their race” from a little further back on the grid.

Whatever the start position we were greeted by fully clad Spartan soldiers, smoke and the PA system telling us to prepare “for death, for honour, for glory!”

“Have you ever done anything like this before?” Gary asked  me, looking for a little confidence builder. “No” was my simple reply. Luckily there was little time to worry any further as we were off and running into the unknown!

What greeted us was varied to say the least; an initial cross country blast to tire us out across rough terrain was followed by what seemed to be an endless line of obstacles better suited to human navigation with the help of a race horse!  

Next up we were crawling under barbed wire, hurtling down steep banks and over 10 foot walls. My most vivid recollections of these points in the race are my thumping heart, tired legs and the thoughts that the girls in our team were unlikely to “enjoy” what I was doing a few minutes in front of them!

As Gary, the whippet, disappeared in front of me, I imagine he was having similar thoughts when confronted by log carrying and then jumping over fire, not the easiest task when your legs don’t work properly anymore after hill sprints but obviously the incentive is there to give it plenty of effort!

It was then into the woods, a scary place at the best of times, for sand bag carries, rope climbs, cargo net scrambles and a muddy barbed wire crawl that literally went on forever! It was about this time you could do with a little rest, but no, that is not the Spartan Way!

Back out into the blazing sun and next on the agenda as some spear throwing, where missing the target means 30 burpees! Thank god, just like my driving test, I passed first time and it was into the homeward straight.

However, there aren’t many events where you have to launch yourself over a 10ft ‘Slip’ Frame then into a deep vat of ice, crawling through it under barbed wire before being greeted by two rather large and sweaty Spartan with gladiator style battering sticks! Luckily for me Spartan number one was distracted trying to smash another competitor and has his partner in crime swung low and my legs had just enough energy to jump clear and sprint for the finish line.

I then joined Gary who had finished 2 minutes ahead of me for the nervous wait for the girls. The sense of relief when first Tessa and then Amy & Eleanor emerged from the woods was huge, all in one piece all they had to do was navigate the final three obstacles! With a large crowd cheering they all finished in true Spartan spirit (beating lots of men!) and then we had the enjoyable shower experience of a fireman’s hose at short range before heading back to London with a wide selection of battle injuries and finishing medals in hand!

How to get Spartan Fit!

This type of obstacle event will test you endurance, speed and power. Yes you need to be able to run six kilometres, but you also have to the strength to pull yourself up and over a 10 foot wall and carry heavy logs. You also need good balance and core strength to avoid injury.  

Overall you need to be well rounded and have the mentality required to push yourself out of your comfort zone.

Whether contemplating a ‘Spartan Race’ or just want to become to be a well rounded individual in fitness terms, it is time to get off the treadmill; get off the fixed resistance machines and throw some of these ideas into your workouts!

As Many Rounds as Possible (AMRAP) in 10 minutes of: Kettlebell Swing x 12 reps (as heavy as you can do with good form), BOSU Explosive Press Up x 12 reps, 250m Row. See how much you can do, then improve next time around.

Used a Power bag before? The Clean, to Front Squat to Overhead Press, to Slam Down is a fantastic transitional movement that hits every muscle group in the body and works your conditioning. No Kit? That’s fine. Try this outside. Bodyweight Jump Squat x 10 reps, Hand Release Press Up x 10 reps, Explosive Split Lunge x 10 reps, V-Ups x 10 reps, run 100m. Rest for 1 minute repeat for 5 sets.

The Big Fitness Finale

And that’s a wrap!

We have left the sunny Algarve after five great days of training.

Our clients were pumped up for the final day and still remained fresh after our work on in the pool, yoga, cold pool plunges post training and great sports therapy from Sarah.  

A big beach session started the day with boxing shuttles, team challenges and five full sprints from deep in the sea to the top of the sand dune!

After Vita Coco, fruit and Maximuscle Cyclone (for the boys www.maximuscle.com ) and Maxitone Definty (for the girls www.maxitone.com) we headed back to the resort for our final yoga session of the week.

Over to Zara, and it was great to see how our clients had progressed from day 1, with many of them achieving some great poses including some head stands...yes head stands!

Snooze time was followed by our final session in the gym which saw the team tear around to finish on a sweaty high note!

In the evening our clients showed they were just as good at partying as there were in the gym, celebrating all their hard work and results.

Everyone got great results, with big reductions in body fat %’s, body measurements and a biggest weight loss of 8llbs.

The Portuguese wine and beers flowed nicely before we headed out to the Marina for a meal together. It is rumoured that some of the team stayed out pretty late...but that is to be confirmed!

Team Marathon Challenge & Sunshine Circuits

We are into Day 4 of the Reach Fitness Holiday, already this morning we have been in the pool for aqua sprints, now there is some time to relax before ‘Tyre Wars’....flipping, pulling and throwing around tractor tyres!

Yesterday saw a gruelling blast in the pool before breakfast followed by a gym time, here’s the session that you can hit in the gym at home.  

Complete 2 or 3 circuits of the following....

FK Pro Bodyweight row: 1 minute work/1 minute rest

Suspended Knee Raises: 1 minute work/1 minute rest

Spin Bike: 2 minute fast pace

Swiss Ball Hand to Feet Switches:  1 minute work/1 minute rest

Thrusters:  1 minute work/1 minute rest

Spin Bike: 2 minute fast pace

Battling Rope Squat & Slam: 1 minute work/1 minute rest

In the afternoon we split into two teams of 6 for a ‘Team Marathon Challenge’ with everyone running 6.6km in 1.1km interval laps of the cross-country track.

Then it was Yoga time, where Zara concentrated on static development poses to aid recovery from the days work as well as increase overall flexibility.

A great meal out in Vilamoura finished another top day in the sunshine!

Epic Display of Beach Fitness

2 days down.

9 hours training so far.

3 areas of comedy sun burn.   

Yes you guessed it, I am out in Portugal running the September Reach Fitness Holiday.

Now I know that I love exercise, but I honestly don’t think you can get a better start to a day than being on a deserted beach at 8am in the morning, sun shining, for a training session...agreed?

Sand dune sprints and team games that saw people hurtling around the beach were followed by a Crossfit drill that involved sea sprints, hurdling over the incoming breakers.....just awesome fun!

After 2 hours of action the guys had all earned a little snooze on the beach after Vita Coco, Maxitone and fruit refuel.

Back on resort, lunch was followed by a Flow Yoga session with Zara and it was great to see people’s flexibility “beginning” to improve.

We have just finished the evening gym session, which was simply carnage.

Starting off with a circuit of 1 minute on/1 minute off x 2 sets on....

It was then into the team....WARRIOR WORKOUT!

I have never seen so much sweat in a gym, with two teams of six completing as many sets of 10 burpees, 10 hand release press ups and 500m rows as possible in 25 minutes.

A simply huge effort by all, ended with Team ‘We are sweatier than you’ winning by 9 sets of burpees...overall the teams completed over 9000m of rowing, 1570 press ups and 1350 burpees. 

Sarah is busy on the sports massage as I type and on that note it’s time for bed!

A pool session starts us off in the morning before England vs Argentina in the Rugby World Cup at 9.30am where my client James Haskell will be playing at No.7 for England. Come on the boys!

Day 1 Portugal: Crossfit, Yoga & Gym Power

I have just about enough energy left to write this report!

Day 1 of our September Reach Fitness Holiday has been a blast....

Good night!

No, I have a little more energy than that....

Welcome meeting kicked us off with clients goals including increased fitness for walking up Kilimanjaro,  marathon to run in October, fitness kick start/re-starts and “making me super human, just like when I was 21.”

The first session of the day was what I call a “CardioCore” workout and included a 6 minute Crosffit AMRAP for you to try at home....

6 minute AMRAP (As many rounds as possible) of: 10 Squats, 20 Seated Twist, 10 Mountain Climbers and then a 5m/10m/15m/20m shuttle run. See how many of these you can do in the time limit.

The session also included 3D Touch rugby where the group (4 guys, 5 ladies + 3 Reach instructors) showed off some very silky skills.

It was then Yoga time with Zara. For many of the group this was a new experience....”Rich, please can we go and do that Crossfit thing again, these down dog are killing me!”

A great class and luckily the delivery from Vita Coco (www.vitacoco.co.uk ) arrived just in time to hit the re-hydration button!

After our evening meal it was into the gym for a ‘Push, Pull and Press’ Session. Here it is for you to try in the gym...

Portugal Fitness Blast - Here we go!

Hi All,

I am back in Portugal for the September ‘Reach Fitness Holiday’. This is our 6th event out in the Algarve but let’s just get a few things straight for new readers....

This isn’t really a “holiday” that involves much sitting around with a beer in the hand! The emphasis is on Fitness. But I don’t like calling it a boot camp as we are non military and instead...

A)     Use top sports and gym facilities to get results

B)      Feed our clients actual food so they have energy to shred the workouts

C)      It’s fun atmosphere, no shouting, screaming or 5am wake ups

Ok so I have got that off my chest! We kick off tomorrow, with 9 clients arriving (4 guys, 5 ladies) and I can’t wait to get started! (The guys have actually already arrived for a game of golf I caught one of the guys in a local restaurant “carb loading” on a cheesecake at lunch...there will be no more of that!)

Joining my ‘Reach Team’ this time around, we have Sarah Bowen, who is a top class sports therapist (www.sbsportsmassage.co.uk) who will be in charge of sports massage. And, now that I am now massively into Hot Yoga, we have Zara Hannaford joining from Yoga Haven in London (www.yogahaven.co.uk ) to teach Yoga each day.

So we literally have all bases covered with my good self in charge of the killer workouts on the pitch, beach and in the newly extended monster gym (I will upload some of the workouts for you to try!)  and then Sarah & Zara ticking the holistic boxes. 

With the sunshine, great food and swimming pool we will get that holiday feeling!

30 seconds partner lateral evasion between 6m cones x 3 sets

30 seconds explosive split lunge on 24/32 inch box x 3 sets

Back Squat (Yes, go heavy here, but work on depth and explosiveness out of squat)

10 reps x 2 sets. 8 reps x 2 sets. 6 reps x 2 sets

Barbell Split Lunge (Again, keep it explosive here)

8 & 8 reps x 4 sets

Off Box Broad Jump (Narrow two footed jump from 32 inch box into Broad Jump)

45 seconds on // 45 seconds off x 3 sets

Conditioning Ropes

Squat To Slam: 30 seconds on // 30 seconds off x 4 sets

Grappler Throws:  30 seconds on // 30 seconds off x 4 sets

Alternate Cosack Squat + Alternate Wave: 30 seconds on // 30 seconds off x 4 sets

Rugby/MMA Upper Body Push Power Workout

I am struggling to write this blog.

Not because I am short on content, but because I am so exhausted from the workout I have just done! But that’s a good thing right!?

I thought is best to share the fun with you!

My client and good mate Seb Jewell, who I worked with in May and June to give him a strong fitness base before starting pre-season with London Welsh RFC is back in the gym with me this week for 3 sessions that will tick all the boxes to boost his performance!

Today : Upper Body Push Power & Conditioning

Now you can follow along with us! These workouts are designed to work best in pairs. Not just for spotting but getting each other through the brutality.

UPPER BODY PUSH POWER & CONDITIONING  

1000m Row Warm Up

Foam Roller & Mobilisation

Jammer Press x 6 reps on each side + Toes to Bar x 8. 4 sets. (Go has heavy as you can on the press)

Barbell Thrusters x 10 reps + heavy med ball seated throws x 4 on each side. 4 sets. (Half your bodyweight on thrusters)

Weighted Press Up x 8 reps. 4 sets. Heavy as you can with good form. Keep shoulder blades tucked.

Power Clean Pyramid. Using around 30kg less than your bodyweight, perform a pyramid of power cleans on a minute counter. First minute = 1 rep. Second minute = 2 reps. Third = 3 reps and so on. Myself and Seb made it to 11 minutes on this and then had to bail out!

Bar Facing Burpees: 6 reps on 6 reps off working in a pair for 10 sets. If you are on your own work 30 seconds on 30 off.

Rower: 30 seconds savage, 30 seconds off. 4 sets.
